Training for your first HYROX: how to start?

Summary in brief: Good preparation for your first HYROX revolves around three things: building an aerobic base, training strength and strength endurance for the eight stations, and practicing the transition between running and stations. With a realistic build-up of eight to twelve weeks, a first HYROX is an achievable goal for most healthy, reasonably active athletes.

    • 2x per week running, one of which is an easy endurance run and one session with tempo or interval work.
    • 2x per week strength training, focusing on the movement patterns of the eight stations.
    • 1x per week a combination workout, in which running and a station are alternated — for example, running a kilometre followed by wall balls or a sled exercise — to get used to the transition between both forms of exertion.
    • 1 to 2 rest days, depending on your recovery and training background.

Gradually increase this schedule in volume and intensity, and in the last one to two weeks before the race, taper down, so that you arrive rested at the start.

For most reasonably active athletes, eight to twelve weeks is a realistic starting point. Those not yet used to regular exercise may want to plan for three to four months.

Should I primarily focus on running or strength training for preparation?

Both are necessary. Running makes up a large part of the race, but the eight stations require strength and strength endurance. A balanced schedule with two running sessions and two strength sessions per week works well for most beginners.

Can I prepare without specific HYROX equipment like a sled or SkiErg?

Partially. General strength and endurance training always helps, but it is valuable to practice with the actual equipment at least a few times, for example during a HYROX group class, so that the technique and sense of pace are not new on race day.

What is the biggest mistake beginners make in their preparation?

Building up too much volume too quickly and only training running without practicing the stations are the two most common mistakes. Both increase the risk of a disappointing or injured race day.

Do I need to lose weight to achieve a good HYROX time?

Not necessarily, but research into HYROX suggests that a lower body fat percentage correlates with faster times, likely because you then have less body weight to carry over 8 kilometres of running and the stations. A healthy body composition built through consistent training is a more pleasant route than a crash diet just before the race.

Can I do my first HYROX without race experience in running or strength sports?

Yes. HYROX is designed as an accessible format and the Open division is less demanding than the Pro division. With a gradual build-up over several months, a first HYROX is an achievable goal even without prior race experience.
